How to read this
Every split is a scheduling tool for three levers: weekly volume per muscle (hard sets), frequency (how often each muscle is hit), and intensity (load and proximity to failure). Split choice itself barely moves results once volume is matched; adherence and progression do. Pick the category that matches your goal, then the split that fits your available days.

Category 1 — Classic hypertrophy splits
These are the templates almost every gym program is built from. A 2024 meta-analysis of 14 studies found split and full-body routines produce the same size and strength gains when weekly volume is equal, so choose by schedule, not by magic.

On antagonist supersets, a 2025 Sports Medicine meta-analysis found equal strength and hypertrophy to straight sets in about 37% less session time. On specialization, Enes 2024 showed trained lifters roughly doubled quad growth by progressing from 22 toward ~52 sets/wk versus holding 22.
Category 2 — Strength and powerlifting programs
Strength programs are organised by how fast you can progress: per session (novice), per week (intermediate), per block (advanced). The list runs in that order.

Category 3 — Periodization theory
Periodization beats no periodization by roughly 22% for strength gain, and undulating beats linear by ~17% overall and ~28% in trained lifters, but all effects are small (Nuckols' meta-analysis). The models below are the grammar every program above is written in.

Six lineages explain nearly every argument on the internet. The interesting fact in 2026 is that the evidence-based camp has drifted back toward Golden Era frequency (2x+/wk) and volume, while the minimalist camp has revived HIT with better data.

The Muscle & Strength Pyramid (Helms) is the most useful reconciliation: adherence first, then volume/intensity/frequency, then progression, then exercise selection, then rest and tempo. Most school-of-thought fights happen at the third tier or below.
Category 5 — Hybrid, functional and endurance formats
The growth end of the market is concurrent training: hybrid-race-style class bookings rose 432% in ClassPass's latest trends report while functional-training affiliates fell from ~14,000 to ~10,000. Interference between lifting and cardio is small if load is managed (Schumann 2022 meta-analysis); only explosive strength suffers, mostly when both are in the same session.

Rules that hold across the table: beginners progress per session on a linear program, intermediates per week, advanced per block; anyone can add a 4–8 week specialization block for a lagging muscle; and adherence to a split you enjoy outperforms the theoretically optimal one you skip.
